Sleep calculator

Waking at the end of a sleep cycle feels considerably better than waking in the middle of one, even after the same total hours. This works backwards from your alarm, or forwards from your bedtime, in ninety-minute cycles.

Your schedule

What a sleep cycle is

Sleep is not uniform. Across a night you move repeatedly through light sleep, deep slow-wave sleep and REM sleep, in cycles averaging around ninety minutes.

The composition shifts as the night progresses. Deep sleep dominates the early cycles and is when most physical restoration happens. REM lengthens toward morning, which is why vivid dreams cluster before waking and why cutting sleep short costs you disproportionately more REM than deep sleep.

Waking at the end of a cycle, when you are already in light sleep, is markedly easier than being pulled out of deep sleep. That abrupt transition produces sleep inertia — the heavy, disoriented grogginess that can last twenty to thirty minutes.

Ninety minutes is an average, not a constant

Worth being honest about, since most sleep calculators present it as exact. Real cycle length varies between roughly seventy and a hundred and twenty minutes, differs between people, and changes across the night and with age, alcohol and stress.

The calculator also adds fourteen minutes for falling asleep, which is a population average. If you routinely take longer, shift the bedtimes earlier accordingly.

What this means practically: treat the suggested times as approximate targets rather than precise instructions. The useful insight is directional — seven and a half hours often feels better than eight, because eight leaves you mid-cycle.

Total sleep still matters more

Cycle timing is a refinement. It does not rescue insufficient sleep.

Most adults need seven to nine hours, which is five to six cycles. Four cycles, at six hours, is a shortfall for the overwhelming majority of people regardless of how well it is timed. The small proportion who genuinely function on less carry a rare genetic variant; far more people believe they belong to that group than actually do.

If you are choosing between waking mid-cycle after eight hours and waking cleanly after six, take the eight. The cycle argument applies when you have some flexibility, not as a licence to sleep less.

Things that improve sleep more than timing does

A consistent schedule, including at weekends, does more for sleep quality than any single night's cycle arithmetic. Light exposure in the morning and dim light in the evening anchor the circadian rhythm that governs when you naturally feel sleepy.

Caffeine has a half-life of around five to six hours, so an afternoon coffee is still measurably present at bedtime. Alcohol shortens the time to fall asleep and then suppresses REM sleep and fragments the second half of the night, which is why sleep after drinking is unrefreshing.

Persistent sleep problems warrant medical attention. Ongoing insomnia, loud snoring with pauses in breathing, or severe daytime sleepiness despite adequate hours can indicate a treatable disorder. A calculator cannot diagnose these — speak to a doctor.

Frequently asked questions

How many hours of sleep do I need?

Most adults need seven to nine hours, which is five to six complete cycles. Teenagers generally need more. The small number of people who function well on less carry a rare genetic variant.

What is a sleep cycle?

One pass through light sleep, deep slow-wave sleep and REM, averaging about ninety minutes. Deep sleep dominates early cycles and REM lengthens toward morning.

Why do I feel groggy after eight hours?

Probably sleep inertia from waking during deep sleep. Eight hours is not a whole number of ninety-minute cycles, so it often lands mid-cycle. Seven and a half or nine hours may feel better.

Is the ninety-minute cycle exact?

No. It is an average, with real cycles running roughly seventy to a hundred and twenty minutes and varying between people and across the night. Treat the suggested times as approximate.

Is it better to wake at the end of a cycle or sleep longer?

Total sleep matters more. If the choice is between waking mid-cycle after eight hours and waking cleanly after six, take the eight hours.

Does alcohol help me sleep?

It shortens the time to fall asleep and then damages sleep quality, suppressing REM and fragmenting the second half of the night. Sleep after drinking is typically unrefreshing.
